The 4-Gram Rule: Every 4 grams of carbohydrate is metabolically equivalent to 1 teaspoon of sugar. Your body converts all digestible carbs (starches, sugars) into glucose. This calculator shows the sugar-equivalent impact of any carbohydrate amount.

Net Carbs: Fiber and sugar alcohols are subtracted because they are not fully digested. Net Carbs = Total Carbs – Fiber – (Sugar Alcohols × 0.5). The sugar alcohol factor of 0.5 reflects partial absorption.

How to Convert Carbs to Sugar

Divide the total carbohydrates in grams by four. This will tell you how many teaspoons of sugar the product contains.

A teaspoon of granulated sugar weighs 4.2 grams. Four grams of carbohydrates will convert to one teaspoon of sugar. For instance, 32 grams of carbohydrates will convert to eight teaspoons of sugar. Sixty grams of carbohydrates will convert to fifteen teaspoons.

This calculation is not total sugar divided by four. It’s total carbohydrates, including starch. Your body breaks down starch into glucose just like table sugar. A baked potato will have the same effect on your blood sugar as a candy bar.

Fiber is the carbohydrate your body does not convert into glucose. To get a more accurate idea of how much sugar a food product contains, subtract the fiber content. For instance, an apple has 25 grams of carbohydrates and 4.4 grams of fiber. That leaves 20.6 grams of carbohydrates that will convert to glucose in your body. That’s five teaspoons of sugar instead of six.

On foods with high amounts of fiber, this can make a big difference. A cup of black beans has 40 grams of carbohydrates. It also has 15 grams of fiber. That leaves 25 grams of carbohydrates that will turn into glucose in your blood. That’s five teaspoons of sugar.

If you didn’t subtract the fiber, you would be off by nearly four teaspoons. On foods with low amounts of fiber, the difference is minimal. A bag of white rice has 45 grams of carbohydrates and 3 grams of fiber. That’s 42 grams of carbohydrates that will turn to glucose in your system. That’s 10.5 teaspoons of sugar. If you ignored fiber, it would be 11 teaspoons of sugar.

Foods with Carbs and Sugar Equivalent

A bagel has 56 grams of carbohydrates and will convert to 14 teaspoons of sugar. One cup of cooked white rice has 45 grams of carbohydrates and 11 teaspoons of sugar. One medium banana has 27 grams of carbohydrates and 3 grams of fiber. That’s 24 grams of carbohydrates, or six teaspoons of sugar.

The American Heart Association recommends that women consume no more than 25 grams of added sugar each day, or six teaspoons.
